Read this first

00How the system works

The meal universe gives you nutritionally characterised options. The weekly plan uses validated combinations whose totals have been checked meal-by-meal. When you swap, use the swap tables to stay in a similar calorie/protein band — not every random combination will land on target, but any swap inside a band will.

Daily targets (a starting point)

Training days ~1,800–1,900 kcal · ~120–135 g protein.
Rest days ~1,600–1,750 kcal · ~110–125 g protein.

These are starting targets, not fixed truths. Actual maintenance varies person to person. Use 2–3 weeks of body-weight trend, waist measurement, hunger, energy and gym performance to adjust — don't re-tune off a single day.

Protein: think in days, not meals

Some breakfasts are 15–20 g, some 30+; what matters is the day. On veg + eggs with one daily scoop, days land ~113–121 g — right around the evidence-based ~1.6 g/kg for muscle retention in a deficit. That's the honest ceiling without a second scoop or soy; it's enough. Numbers here are approximate (home cooking varies).

The one fixed supplement — ⚡

Exactly one protein-powder serving a day (25–30 g powder ≈ 20–25 g protein, whey or yeast/plant, one manufacturer's scoop — no weighing, no half or double servings). It sits at whatever slot suits the day: the evening shake, blended into oats, a yogurt bowl, or a lassi. Marked in the plan.

Combination rules

  • Rotate the protein source. Egg → paneer → curd/Greek → dal → legume → sprouts → besan/sattu → scoop across the week — never the same source at every meal of a day.
  • Balance the heavy meal. A legume-heavy lunch pairs with a lighter, protein-clean dinner; a carb-forward breakfast pairs with a protein-forward dinner.
  • Lunch stays your mother's food. Only portions, oil and pairings are optimised.
  • Oil is counted. Every "1 tsp oil" ≈ 40 kcal is already in the numbers.
Pre-workout (keep it simple): default is 1 cup black coffee; on an early/hard session add ½–1 banana or an apple. Breakfast is your real post-workout meal.

Rest days sit a little lower on protein (~113–116 g) — that's fine and intended. The training-day ~120 g is what matters most for holding muscle. If you want more on a heavy week, the lever is a bigger paneer/egg/curd portion, not a second scoop.

Planned flexibility, not a cheat day

08Eating out, indulgence & alcohol

One flex meal a week is part of the plan. The skill is containing a flex meal so it doesn't become a flex day or weekend.

The flex-meal method

  • Bank, don't skip. Keep the day's breakfast + lunch high-protein and lighter on grain (extra veg, less rice/roti; put the ⚡ scoop before the meal out). You free ~200–300 kcal — never starve to "save up."
  • Protein & salad first. Order a protein starter (paneer tikka, dal, grilled veg, eggs) and a salad before the main.
  • One portion of the star. Have the pizza/biryani/dessert you came for — a defined portion, slowly. Don't stack starter + main + dessert + alcohol all at once.
  • Next meal = normal. No compensatory fasting the next day. One meal doesn't move fat; a fortnight of drift does.

Alcohol

Not just ~120–160 kcal/drink — while your body clears it, fat-burning pauses and your guard around food drops, so the eating around drinks usually does more than the drinks. It's the single biggest drag on these goals.

  • Target 2–3 drinks, down from 4. Spirits + soda-lime or dry wine over sugary cocktails/beer volume.
  • Alternate every drink with water. Eat protein before drinking.
  • Decide the food before the second drink.
  • Next morning: if heavy, don't force a workout — 30–45 min walk, hydrate, normal high-protein breakfast.
Frequency beats perfection. Once a week, 2–3 drinks, contained food = compatible with steady fat loss. Twice a week or 4+ with late-night eating is where progress stalls.
