Read this first
The meal universe gives you nutritionally characterised options. The weekly plan uses validated combinations whose totals have been checked meal-by-meal. When you swap, use the swap tables to stay in a similar calorie/protein band — not every random combination will land on target, but any swap inside a band will.
Training days ~1,800–1,900 kcal · ~120–135 g protein.
Rest days ~1,600–1,750 kcal · ~110–125 g protein.
Some breakfasts are 15–20 g, some 30+; what matters is the day. On veg + eggs with one daily scoop, days land ~113–121 g — right around the evidence-based ~1.6 g/kg for muscle retention in a deficit. That's the honest ceiling without a second scoop or soy; it's enough. Numbers here are approximate (home cooking varies).
Exactly one protein-powder serving a day (25–30 g powder ≈ 20–25 g protein, whey or yeast/plant, one manufacturer's scoop — no weighing, no half or double servings). It sits at whatever slot suits the day: the evening shake, blended into oats, a yogurt bowl, or a lassi. Marked ⚡ in the plan.

Optional · only if genuinely hungry
Best for your goals: guava, papaya, apple, pear, berries, orange, pomegranate, kiwi (fibre, lower sugar). Banana best around training. Watermelon/melon fill you up for few calories. 1 serving ≈ 80–120 kcal; two/day is plenty. Whole fruit over juice — juicing loses the fibre and the fullness.

Order of impact: calorie deficit → protein → training → sleep (7–8 h) → steps (build to 8–10 k) → then supplements. Only protein powder is a daily fixture; everything else is optional.

Not just ~120–160 kcal/drink — while your body clears it, fat-burning pauses and your guard around food drops, so the eating around drinks usually does more than the drinks. It's the single biggest drag on these goals.
